Male training programming & autoregulation
Per-session junk volume, high-frequency splits, rep zones, RIR 2 and VBT velocity stops.
1. Volume and frequency for male trainees
Type II fibers and glycogen-heavy metabolism mean men accumulate more local and central fatigue per hard set than women.
Per-session volume cap
Beyond ~6–8 heavy working sets per muscle in one session, tension collapses—extra sets become junk volume: longer recovery, no added hypertrophy.
Split weekly volume: 12 sets/week works better as 2–3 sessions of 4–6 sets than one 12-set marathon.
Training frequency
Male MPS often normalizes within 24–48 h. High frequency (2–4×/week per muscle, often full-body) keeps each set on fresher neural drive.
2. Intensity and repetition ranges
Heavy loading
At 80–85% 1RM, men typically fit 4–6 clean reps—not 8–10 without compensation.
Range periodization
Alternate heavy days (5–6 reps, high tension) with metabolic days (10–12 reps, moderate load) across the micro-cycle.
3. Autoregulation
Fixed %1RM under life stress risks injury and plateaus—Henselmans prescribes autoregulatory tools.
RIR framework
Example: back squat 3×6 @ RIR 2—load so two perfect reps remain in the tank. On bad sleep days, drop weight to hold RIR 2.
Velocity-based training (VBT)
End the set when mean concentric velocity falls ~20–30% from rep one—objective neuromuscular fatigue marker.
